Lived it, then studied it
A few years ago I was carrying more weight than I wanted, drinking more than I should have been, and telling myself I would deal with it later. I stopped drinking, started lifting, and learned how food actually works.
What changed things was not willpower. It was treating my body the way I treat a system at work - measure it, find the constraint, change one variable, measure again. Nineteen years of engineering turned out to be surprisingly good training for this.
I am not going to hand you a photocopied diet chart. I will help you understand why the plan is what it is, so that you can eventually run it without me.

Six things that shape every plan I build.
Roti, rice, dal, sabzi, curd, paneer, eggs. I build around what you already eat and what your kitchen already cooks, instead of handing you a list of foods you will buy once and never touch again.
Getting protein right is the single biggest lever for fat loss and muscle gain, and it is where almost every Indian diet falls short. We fix that before we discuss anything clever.
Weight trends, waist measurements, energy, sleep, lifts, and where possible your blood work. We track a few things that matter and let the data pick the next adjustment.
No 1,200-calorie crash plans. We change two or three things at a time, let them become normal, then change two or three more. Slower on paper, far better after a year.
Hitting protein without meat is harder, not impossible. Paneer, curd, dal, soya, whey and the right combinations do the job once you know the numbers.
Travel, festivals, weddings, client dinners, a week with no gym. The plan includes what to do on those days, because those days are not the exception.

Measurements, current eating patterns, medical history, food preferences, and your household's cooking reality. From that I build the plan.

You run the plan. We look at the numbers on a regular cadence and change what is not working. This is the part that decides the outcome.

The goal is not a 12-week result. It is that you understand your own body well enough to keep the result without me.
No. I am not a medical professional and I do not treat medical conditions. I am a coach working from lived experience and study, currently completing a formal nutrition certification. If you have a diagnosed condition or are on medication, work with your doctor - I am glad to build a plan that fits what they have told you.
Because I did this myself, at an age where it is genuinely hard. I walked away from alcohol dependency, rebuilt my body through strength training and disciplined eating, and I have kept it for years - while working a demanding job in India, eating Indian food, with the same time constraints you have. I am not selling you something I have not personally done.
No. Almost every plan I build keeps them. Portioning and timing change, and protein goes up. Removing an entire food group is how diets fail.
Yes. It takes more planning to hit protein without meat, but it is entirely doable with paneer, curd, dal, soya, and a supplement where it makes sense. A large share of the people I talk to are vegetarian.
Then the plan will be built around that. Minimal recipes, batch cooking, and sensible ready options. You can see the kind of food I mean on my recipes page.
Fat loss of roughly half a kilo a week is realistic and sustainable for most people. Muscle gain is slower, especially after 30. Anyone promising you dramatic numbers in weeks is either lying or setting you up to regain it all.
